Simon Ata more famously known as Simonster started gymnastics at a young age where he became passionate on mastering his body. His split is push / pull while throwing in legs 1x-2x week in the gym
2 practice sessions a day helps you advance faster for skills if you are already an experienced athlete
Stop before your form falls off
Start with static first for 4-5 sets then move on to dynamic exercise variations. Ratio of 1 to 3.
Best way to learn multiple skills is by training them in divided phases
Learn 1-2 skills at a time, master them, then switch them to a maintenance phase where you just go into the movement 1-2x a week

I first stumbled on to Vadym, from a viral video filmed in Odessa, Ukraine. This was about a decade ago. I finally got to meet him at a freestyle competition in Norway. Since then he has transitioned to mostly really hard calisthenics superset training as well as weighted calisthenics. Becoming one of the strongest in calisthenics and having some of the highest levels of endurance.

Diet didn’t play a huge part in his athletic performance as long as enough food was ate and stick to minimally processed foods.
Does weighted muscle ups 2x a week. 1 Hard day. 1 Light day, no more than 10kg for the light session.
His muscle ups sessions are a total of 15 weighted reps. This does not include bodyweight reps. Which he starts with 8-10 bodyweight reps.
Muscle up sessions are done in pyramid style, high reps with low weight, moving each set to higher weight with less reps.
He avoids weighted chin ups for fear up tearing his bicep.

Adam Sandel decided he would break the world in pull ups for 1 minute. So he begins his journey. But not at all like how you would expect. Nope it wasn’t pull ups every single day as much as you can. This to him is a recipe for a disaster. He actually only maxes out a handful of times before the actual record.
So what’s his secret? 2 Days of training pull ups a week. Yup, you heard that right. Only 2 days. 1 hard day, & 1 light day.
His Workout
2x A Week
Hard Day
Phase 1
5 Reps - 6 Sets 70lbs
2 minute rest in-between sets (super sets with an ab routine)
Phase 2
10 Reps - 4 Sets 45lbs
1 Minute Rest (super set with 10 dips)
Phase 3
3 sets of 20-30 pull ups BW
4-5 minute rest
Light Day

He aims for all his pull ups to be chest to bar. On the other days he focuses on running, & pushing. 2x a week he focuses on sprints, 1x a week he focuses on long distance. The cardio is one of his “secrets”

Dave Durante is a multiple time USA gymnastics national champion and was part of the 2008 Beijing Olympic Team as alternate. After retiring from competition, David helped coach his alma mater, Stanford University, to an NCAA Team Title in 2009 and has continued to be a part of the sport through his position on the Athlete Advisory Committee with the United States Olympic Committee as well as his position on the USA Gymnastics Men's Technical Committee. Dave was a lead coach with the CrossFit Gymnastics L1 course from 2013-2015. He also wrote and developed the CrossFit Gymnastics Advanced Course. Dave is co-owner of Power Monkey Fitness and Power Monkey Camp.

One Leg Beast is an adaptive athlete who had his leg amputated after a motorcycle crash. From there he became a calisthenics athlete, a obstacle course athlete being the first person ever to finish the Savage Race in crutches.

Summary
These are all exercises you can do anywhere like your home or gym or park.
To lose weight you have to eat less calories then your body needs. This is called being in a calorie deficit. This video will not advise you on which diet to pick, but you should explore them, and pick your diet based on what you have the best adherence with. You can’t out train a bad diet.
Tracking calories is a great step no matter what diet you pick. Every diet works in the spectrum of calories in vs calories out. Tracking will let you know exactly where you at.
Meal prepping is a great way to stick to your diet. Have the food on stand by. Samer himself does Interment fasting. This allows him to adhere to a calorie deficit.
Some of the best exercises to lose weight will be HITT exercises, that stands for High Intensity Interval Training.

Some Tips
- Focus on the contractions of your muscles. Studies shows this work! ncbi.nlm.nih.gov/pubmed/26700744
-Increase Arm Day Frequency making sure to hit the muscles in your arms at least 2-3 days a week.
-Make sure to get adequate protein for growth. If you have a hard time getting it in through your diet, try protein shakes or bars
-Rest! You need to rest to see growth.

Routine
Hamstring Stretches
Warm Up on Back
8x reps: on your back, with hands on the hamstrings and knees into the chest, alternate straightening one leg and then the other with the foot flexed.
4x reps each leg: straighten one leg along the ground, crunch up and hold the calf of the alternate leg, kick that leg away from the body while resisting with the hands for 4x counts, and then relax by pulling the leg closer to the body for 4x counts.
Stretch and Swing: 4x reps each leg
One hand on the wall or on a support.
One leg steps back and bends the knee; fold up and over the other leg, straightening it for a hamstring stretch.
Then, step forward, straightening the back leg and swinging it forward to compress toward the body.
Step back again and go into the hamstring stretch. Repeat 4x on each leg.
Lunge to hamstring stretch: 4x reps each leg with a 15-30 second hold on the last one
Lunge forward with one leg, lower the hips toward the ground; the hands can be on the ground framing the front foot.
Pull the hips back, straighten the front leg, tuck the chin, and flex the foot.
Repeat moving between the lunge and the straight legs position for 4x reps.
On the last rep, pull the hips back and hold the hamstring stretch for 30 seconds.
Shoulder Stretches
Arm Circles: 3x circles forward and backward, 2x sets
Keeping your core engaged, try to isolate the movement in the shoulders.
Lead with the thumbs backward.
Active Shoulder Stretch with Hands Interlaced: 3x reps
Interlace the fingers with the pointer fingers together and straight.
Bend the elbows behind the head and pulse the elbows back; shoulder blades will squeeze together.
Then, try to straighten the arms; with the arms straight, pulse back 3x.
Repeat this sequence 3x.
Tip: Keep your abs engaged to avoid arching in the low back.
Dynamic Chest Opener—Criss-Cross Arms: 12x reps
With the palms facing up and thumbs leading back, cross the arms and then swing the arms back to open the front of the chest.
4x straight, and then 4x on each diagonal, alternating which hand is on top.
Single Arm Lat Stretch: 1x each side w/ a 15-30 second hold
Straighten one arm and slide it along a wall or other support. Pinky finger side down, thumb up.
Twist the chest away from the arm, stretching through the lat. Hold for 15-30 seconds.
Puppy pose stretch with prayer hands: 1x w/ a 15-30 second hold
With elbows shoulder-width apart, set the elbows up on a bar or the wall with the hands together in a prayer pose.
Drop the chest through the arms, stretching through the triceps. Hold for 15-30 seconds.
