Last year I was at a camp with about 100 high school athletes and when I asked how many of them had experienced or were experiencing pain…
Literally every hand went up.
Pain, it seems, is a normal part of an athletic experience, even at a high school level.
One of the things we try to do to combat this is to try to teach teams how to mobilize and work on each other.
We want teamwork to include this idea that we are responsible for helping our teammates feel better, for recovery - like dealing with stiff or overworked tissues.
BONUS: Knowing how to care for one another is a competitive advantage in itself because it adds to your bank of resources to draw from.
As coaches, it’s our responsibility to make sure we impart the necessary tools and knowledge so these young athletes can be in a position to excel and meet the demands of their sport while supporting one another - Teamwork. 💪
Besides rolling out some bad jokes, we are going to also roll out some of the tissues around the knee.
Oftentimes, when we see restriction in these tissues, it ends up limiting or changing the stress/strain curve around the kneecap.
What I love about this is the 2-for-1 aspect of spending time in a hip flexion position in one leg while addressing the area around the knee that’s on the roller, and rolling side to side and scrubbing.
As in most cases with this type of work ➡️ when you find a tender spot, try to linger there - find your breath, contract and hold, and then release. Powerful breathing concepts in soft tissue work can go a long way in your mobilization journey.
In addition to targeting tissues around the knee with scrubbing, tack-and-floss techniques, etc. we can incorporate some work that flexes the knee as well.

The whole game here is to shift this loci of control back to US.
When we are in pain or we go down some sort of medical route due to some complication - we lose our agency.
BUT it’s important to realize and remember that there are a lot of things we can do.
While we may not be able to solve the problem immediately - we CAN:
➡️ Improve how we are moving
➡️ Improve the efficiency and economy of the system
➡️ Change the technique
➡️ Change the lifestyle
Bottom line: You don’t have to be a passive victim. There are so many paths and actions we can take to make ourselves feel better.

First off - one doesn’t “replace” the other - they serve different purposes for different times/circumstances.

Rollers and other soft tissue mobilization tools:
✔️ Fairly affordable & ubiquitous
✔️ Great for chilling out in the evening while breathing into soft tissue
✔️ Easier to create shear and rotation in different planes (i.e. with a ball/roller)
✔️ Harder to get into the smaller areas of the hand with a roller
Percussion:
✔️ More expensive but hyper convenient
✔️ Great for warming up
✔️ Harder to get sustained, global pressures
✔️ Harder to get all the points of connective tissue in the back

Often, there is a focus on working the hip flexors from a shortened position - which is important for training short end-range position.
When we work the system in extension, we can incorporate a focused isometric load that can put you at the limit of extension based on squeezing the glute.
Why is this set-up with the band particularly helpful?
You can maintain a little bit of flexion and then lean back, moving the tissues backward around the axis of rotation.
You can also play around with different movements of the spine and torso from this place of pure extension…
But ultimately you’re looking to:
➡️ Keep butt squeezed
➡️ Place the isometric at the front of the hip
➡️ Lean back (without banana-backing)
Give yourself 20-30 oscillations in that position and see what happens when you come out of your band and into a lunge position.

I am finally settling down after a thrilling 102 Training Camp experience in Milan.

What I mean by this ⤵️
After a big tournament or any time following lots of rigorous physical exertion, going completely dormant is actually a hindrance to your recovery.
It’s actually one of the biggest mistakes you can make (and no, I am not prone to being dramatic or over-exaggerating).
Incorporating light and gentle movement is critical for maintaining your training volume and helps reset the system.
The odds are that you’ll feel a lot better finding some movement than if you unplugged entirely.
So remember: Don’t turn the engine off. Give yourself the gift of movement so you’re ready for the next big thing. 💪

But sometimes, I gotta get a little fancier… and a little more tactical.
Enter: Every Thirty on the Thirty (aka - ETOT).
Why would you ETOT? ⤵️
✔️ You’re a master’s athlete (old, like me)
✔️ You don’t have three hours to lift (ahh the good ole days)
✔️ You don’t care about going heavier (over it)
✔️ You need to keep ego-lifting in check (I’ve done my time)
✔️ You get to warm up as you go (efficiency)
✔️ You don’t like feeling bored (who has time for that)
✔️ You don’t want to have time to doomscroll (even if I found the best meme page)
Great, so now that we’ve established those parameters…
The ETOT is great because you can challenge your skillset, positions, and techniques with some metabolic and cardiovascular demands.

When you notice pain in a movement - what’s your go-to assumption?
Lack of sleep? Nutrition? Weakness?
What about… missing the basic range of motion required to do that activity?
For instance, if I am biking, I am looking at two elements here:
1️⃣ Bringing my knee up to my chest (hip flexion)
2️⃣ Adequate ROM when I bring my leg down
I can test this out off of the bike… and if it’s clear that I don’t have access to those positions, that’s a sign of:
➡️ Inefficiency
➡️ The need for mobilizations to restore or improve positional efficiency.
Here’s the thing: my SPORT might not require that ROM…however…
My BODY needs this much ROM in order to express:
💪 More movement choice
💪 Total exposure
💪 Absolute power

That's the name of today's game for training density.
We have been advocating for denser training sessions for a long time.
But what do you do when there seemingly isn't enough time for that?
You use your warm-up sets to your advantage. ⤵️
Between your warm-up sets, you can use that time to prime an area of the body for later.
But here's an idea for diversifying your training:
Instead of just taking your usual warm-up sets, start adding in some diversity - e.g. press on 2 feet, lower on 1 foot OR see about spending time on a single leg and see how that goes during a warm-up set.
While still warming up for the main event, the different inputs are providing different tissue exposure and help to add to your overall density of your training.
Remember: Strength training is really just coordination training.

Why should you even care if you can or not?
Because there are approximately 1 million reasons why you need to put your arms over your head throughout your life.
Putting luggage into overhead bins…storing or removing groceries from top shelves…hiding things from your small children…
Here’s the test:
➡️ Lie face down on the floor with your arms extended straight out in front of you.
➡️ Place a PVC pipe (or broom handle) in your hands with your thumbs pointed up.
➡️ Keeping your forehead AND belly in contact with the floor, arms parallel AND thumbs up…
➡️ Lift your arms as high as they will go and hold for 5 inhales and exhales.
Was this challenging? All good - you can improve your shoulder mobility with simple but effective mobilizations in these key areas using a ball:
🎾 rotator cuff
🎾 thoracic spine
No ball? No problem! We love a good wall hang to get into some isometric time in a position we value.

Here are a few strategies to make sure you’re getting the most out of them (and thankfully I have @julietstarrett here to walk you through them):
1️⃣ keep the torso upright, butt squeezed
2️⃣ put dumbbells into front rack
3️⃣ put dumbbells overhead

I swear…it’s possible!
Here’s the thing: pulling on an erg is meant to be an aerobic activity.
But if I am not adopting positions or shapes that enable me to ventilate effectively…I am screwing myself over and making the whole experience pretty miserable.
However…
If I can effectively adopt patterns that allow me to take a bigger breath (think: more upright thoracic spine, rather than rounded/hunched shoulders) I will see a dramatic improvement in my aerobic efficiency.
The question you should ask yourself as you move through this:
Can I take a breath in this position? 🤔
The way you answer this question should help you to start making better choices based on your ability to feel how well you can ventilate.
Give a shot and let me know if your experience starts to suck less!
My suggestion: Save the soft tissue work for AFTER the workout (this will help decrease DOMS - delayed onset muscle soreness - while speeding up your muscle recovery.
Try this instead for your PRE-workout ⬇️
Increase your warm-up sets and work in these closed-chain hamstring lockouts to make it easier to hit that bottom position.
30-60s in between sets. Easy.

1️⃣ Take your neck through a full range of motion - grease the wheels!
2️⃣ Play with some isometric movement for the shoulders
3️⃣ Soft tissue mobilization. If you're looking for a good way of getting your muscles to relax, apply prolonged pressure. I recommend a minimum of 90 seconds in the exercise above.
Bottom line: move your neck throughout the day, fire up your shoulders and take some deep breaths.

I often see that people aren’t looking at their whole rotation window, which is also very important.
One of the things we're trying to do with that hip isometric and hip strength is maintain the foot arch, and more importantly maintain the relationship between the femur and the pelvis.
If I don't have good control or access to this range, I can't access my strength no matter how strong my clamshell is. 💪
We have to have access to this rotation in order to create stronger positions.

While that might be a BIT of an exaggeration…the number of hours the average person sits is unreasonable in terms of our physiology and, research shows, our well-being.
In 2010, American Cancer Society researchers published a study based on epidemiological data from 123,216 men and women.
The findings: sitting for a substantial percentage of one’s waking hours raised all-cause mortality exponentially.
According to the study’s metrics, women and men who sit more than 6 hours a day are 37% and 18% (respectively) more likely to die before people who sit less than 3 hours a day.
(The negative effects were just as strong in people who exercised regularly.)
“Sitting” has become synonymous with “sedentary” BUT the good news is…
The more time you spend walking, the more you’ll be doing to safeguard yourself from obesity, diabetes, heart disease, some cancers, osteoporosis, arthritis pain, colds and flu, depression, anxiety…
And from a MOBILITY perspective, walking moves your joints and loads your bones and soft tissue in ways that improve durability and protect against pain.
Walking also improves aspects of health (circulation, sleep, brain chemistry) that support movement.
Bottom line: Nothing takes the place of walking.* 🚶
*if you are unable to walk, there ARE alternative ways to move - all movement is good movement in this case.
Let’s get those steps in!
However, it should be at the top.
Your quads are one of the largest muscle groups, and they’re responsible for a lot of the work your body performs as well as helping to support your weight AND move you along throughout your day.
This mobilization helps restore suppleness to the stiff tissue in the quads.
If you don’t have a foam roller for this mobilization, another tube-like device can get you started (so grab a wine bottle, rolling pin, a couple of baseballs taped together…)

Grab a foam roller you don’t have a deep attachment to and cut it in half.
Just trust me.
You can improve movement options and foot pressure by squatting on a halved foam roller.
When you work on balancing over the curved edge of the roller, this will force you to keep foot pressure in the center of the foot, which is exactly where it should be when squatting.

Dramatic or True?
In this week’s TRS podcast episode 🎧, we had the opportunity to speak with sleep expert Kirk Parsley about all things sleep (and while we did our best to condense this episode, it was not easy - there is SO much to learn!).
In the relative scheme of things, sleep science is young (60 years tops!) but what we do know about sleep science is consistent.
During deep sleep, we flush out the day’s waste products, the immune system ramps up and enters repair mode.
Deep sleep is all about restoration and our brains use “today” as the template for what we need to be better at “tomorrow”...
So if we are not setting ourselves up for success each day, the cumulative effect can be damaging and our stress hormones get amped.

Habits to help us move freely and live fully 🙌 (aka the foundation of our book, Built to Move).
Our first core tip for this - you guessed it - sitting on the ground.
It’s one of the first behaviors we can engage with that doesn’t ask us for another bit of willpower.
There’s no WRONG way to sit on the ground.
Our proposition: tonight, when your reading a book or watching TV, can you spend 30 min sitting on the ground?
Here, we can begin a real conversation about EXPOSURE.
As modern people, we rarely find ourselves in environments that ask us to express our full ROM or take our joints/tissues to specific end range. Our movement lexicon is quite small.
Sitting on the ground is a powerful way to help bring back our hip ROM and also help us to “re-wild” our native range (AND significantly, you can do all this while doing something else that is already part of your routine)!
We want to mobilize for durability to ensure that our body and brain are capable of doing the things we want to do for as long as we want to do them.
So it’s less about “making it to 100 years old” but rather - what do you want to still be capable of doing at 100 years old?
Go on long walks…have a catch with your grandkids…plan a major heist…the usual.

Another cold-button issue it seems…🥶
I have gladly challenged the long-held belief that we should apply ice after any injury - most simply because icing DELAYS healing.
Icing traps waste around the injured site (congestion) and limits nutrient delivery to the area.
Since my conversation in 2012 with anti-icing guru Gary Reinl, NOT icing injuries has become much more mainstream. In fact, the father of RICE (which stands for rest, ice, compression, elevation), Gabe Mirkin, was also swayed by Reinl and has softened his stance on icing, agreeing and writing in 2015 that icing delays healing/recovery.
It's important to note, as we often get questions about this that @julietstarrett and I ARE fans of ice-bathing for overall health (and we do it regularly in our @plunge), BUT we still recommend plunging as far away from your training as possible to make way for the training adaptation.
Bottom line: icing injuries = do NOT recommend as it delays healing.
Cold water immersion for endorphins, fun, being uncomfortable, better sleep, mood boost, or even brown fat creation = 100% recommend.

If you're neglecting your health by spending too little time outdoors, you're not alone.
