✅Training History/Athletic Background
We all age differently based on our genetics, athletic background, and training history. Look at the lifter's past and strategically develop a yearly plan that will best suit the athlete and their goals.
✅ Injury History
Because a masters lifter can have an extensive background in other sports you need to take into consideration any previous injury that can affect programming and adjust things like exercise selection, volume, and periodization.
✅ What Stage of Their Career Are They In
As athletes age both in number and in their training age, programming will need to reflect this. Strategically selecting meets, prioritizing recovery, and proper exercise selection are all things to consider.

We want to reduce joint stress, especially for the older lifter. This is done by exercise selection that will help improve the quality of movement while not overloading the athlete with too much volume or work.

✅ An Emphasis on Practicing Your Sport Skills
No matter what sport you compete in, Strength sports (Powerlifting, Weightlifting, Strongman, Crossfit), Team Sports (Football, Basketball, Lacrosse, etc), Individual Sports (Track & Field, Gymnastics, Tennis, etc) or Combat Sports (Wrestling, MMA, BJJ, etc) there is only one thing in your training that cannot be replaced, your sport practice. Practicing your sport is the ONLY thing you must do as an athlete.

With practicing sports skills being the highest priority in designing an effective program, the next highest priority must be to select exercises and drills with a high degree of transfer to the competitive exercise. This high degree of transfer is also known as dynamic correspondence.

Weakpoints go beyond just different portions of a lift, or a particular lift/event. An athlete can have deficiency in a physical skill or energy system. Have a Plan-know what your top set will be and have a plan b or c if it’s feeling less than ideal, this will eliminate any unnecessary anxiety.
Visualize success-Visualize successful lifts and clean technique. Vividly imagine each lift in the first person and be in the moment by bringing in all your senses-the butterflies you feel, the bar in your hands, the weight on your back etc. Over time the brain learns our routine movements, allowing these actions to become more automatic and fine-tuned.
Have a pre performance routine-Having a routine will help you block out distractions, focus on the task at hand, and stay in the moment. Doing things like hitting your chest on the bar before you squat, or breathing deeply and shouting go time before every lift- whatever your routine is commit to it regardless of the circumstances.
Strong Body Language-Powerful body language can send signals to the brain that you're more confident. Sitting up straight and keeping your chin high versus slumping and looking defeated will help you fend off any negative self talk and unproductive thinking patterns that can impact you psychologically.
Trust your technique-As you approach the higher percentage ranges in your lifts you need to let your body do what’s its been trained to do and stop overthinking. Write down one cue for each lift, make it one word, and that’ll will be the only cue you think about for those top sets.

✅ Build Gradually
The Principle of Overload dictates that training must become harder over time, so if you start a training cycle too heavy, there won't be enough room for you to increase weight over the weeks to satisfy this principle. Simply put, this will be training hard, harder, hardest and then deload.
✅ Transition From Block To Block
As you transition from one block to another, you should consider what you are basing your weights on, %s or RPE, this can be important in how you adjust your weights for the following block. If you are basing your weights on %s, there are 2 important things to remember:
1-What is it a % of
2-%s are just a suggestion and should not be treated as a hard and fast rule. If you are selecting your weights based on RPE, you should just use your previous block to inform your decisions and then adjust by feel on the day.
✅ Track Your Maxes
When selecting weights for your or your athletes training, it is important to know and track your maxes in the exercises you are using. Failure to track max singles, rep maxes and volume PRs will make it difficult to choose weights that allow you to drive Hypertrophic and Strength gains and will ultimately violate the Principle of Overload.

1. Sleep
Sleep is such a powerful fatigue fighter that it’s likely more effective than all of the other items on this list combined. In fact, if insufficient sleep is a chronic occurrence, it comes close to making even the best efforts on all other fatigue-fighting lines null and void.⠀
2. Food
Second, to sleep, the most powerful fatigue fighter is food. The less food you eat, the more difficult fatigue management becomes. While a properly balanced maintenance diet can definitely help with recovery, the further calories dip below maintenance, the more profoundly fatigue has a tendency to accumulate. With dieting, this is just fact of life and must be accepted. During fat loss dieting, that is precisely why making sure the other fatigue fighters like proper training management and sleep are in order.
3. Fun and Low Stress Activities
Third, on our list of powerful fatigue fighters, engaging in relaxing activities that aren’t strenuous or stressful can be of great help.
4. Compassionate Touching
Compassionate touching is the standard sports science term for the recovery/adaptation modality of all forms of intimate human contact. This includes formal sport massage and runs the gamut all the way to what you were probably thinking.

1. Choose goals for a meet and work backward from the meet, choosing weights that will set you up for the subsequent weights. This is a learned skill that can only come from training and taking ownership of what you are doing and why you are doing it. Stick to the plan. Chasing PRs on strong days in the gym may give you temporary satisfaction and get you some more Instagram likes, but you have to consider it within the context of your entire training plan.
2. Move Your Training from Higher Volume/Lower Intensity/Less Specific to Lower Volume/Higher Intensity/More Specific over the course of a training cycle. Creating a large pool of volume early in the training cycle gives you something to take away from and facilitates more recovery as you progress to heavier weights. If you are training heavy singles on each lift once per week throughout a training cycle, where do you expect the peaking effect to come from?
3. Making lifts – not attempting and missing them – builds your strength and builds your confidence. Strategically selecting training weights that you can make – and make with confidence – is an important part of building momentum into a meet.
4. Whether it’s diet changes, training changes, or routine changes, people love to panic in the days leading up to a meet and try new stuff. DO NOT DO THIS. Trust your plan. Eat the foods you know your body handles well and sleep on your regular schedule. The risk of trying to find some meet-week magic bullet far outweighs the reward. One of the most important pieces of advice is, control what you can control and don’t worry about what you can’t.

1. Expect It-if you know it’s coming it’s less of a shock to the system. I know if I have a big deadlift I’m gonna wake up feeling a bit anxious about it and that’s ok, but I just don’t dwell or stay in that place too long-I need my morning cup of coffee and peace, which doesn’t include thinking about lifting.
2. Breathe-One of the simplest ways to calm your body and mind is simply breathing. When you’re anxious your breath is shallow and causes a panicky feeling. Slow it down and breathe into your abdomen. Slowly through the nose, count to 3, hold for a count of 3, then exhale through the mouth slowly for a count of 3. Simple and effective.
3. Visualize-Visualizing success a few times helps squash doubts that might be trying to creep into your subconscious.
4. Avoid pre-workout/stimulants- If I have too much caffeine it actually works against me and I end up getting the cold sweats and end up more jittery. I’ve found that I do best if I avoid caffeine completely a few hours before lifting.
5. Distractions-Last thing I want to do is stress about a lift all day. If you’re not thinking about it you can’t get anxiety, so distract yourself. As I’m driving to go train I listen to podcasts or music and it saves the adrenaline for when I need it-right before the lift.

Reflect: Write down things you did well and things you’d like to improve. The best time to do this may not be immediately after the meet, especially if you didn’t have your ideal performance. Wait a few hours when you’re less emotional and can objectively think about ways to improve while also giving yourself credit for things that went well. The best athletes in the world always reflect on past performances.
Rest: Have a post competition rest and recovery plan. While it’s great to have that athlete mindset, you also do yourself a huge disservice and can potentially burn out if you don’t take some time to really rest; both physically and mentally. Ideally, the week after the meet, you should do some non-powerlifting physical activity, things you enjoy outside the gym to get the blood flowing and promote recovery.
Find Your Motivation: Competing is not for everyone and maybe it didn’t really give your training the purpose you needed. If something doesn’t bring you joy, then don’t do it and find the thing that does.
Create An Annual Plan: Whether you loved competing or not it’s still very important to give your training structure, keep your body healthy, and maximize your performance.
Reward Yourself: Whether you’re a seasoned competitor or it’s your first meet, you did it! You set a goal and saw it through, so treat yourself.

1. Belief
You need to believe in what you do, the way you train and why you’re doing it. The power of belief in undeniable.
2. Consistency
Program hopping isn’t the only offender when it comes to consistency, there are numerous ways to lack consistency in your training. Whether it’s inconsistent effort in the gym or in the kitchen, failing to consistently show up, work hard and execute your plan will lead to diminished results. Anyone can come out of the gates hot and train hard or keep their diet on point for a week or even a month, but it is the ability to stack those months into years that will set apart the great from the average
3. Critical Thinking
Training isn’t an overly complex thing and shouldn’t be treated as such, but that doesn’t mean you should be a mindless meathead in the gym just doing exercises cause they’re going to look cool on YouTube. Make sure what you are doing is going to be a benefit to you and once you have established that it will, then turn all your energy towards executing that plan with all you have.
4. Honesty
It is tough to be honest, particularly with yourself because it isn’t a fun realization that you aren’t as strong as you thought, you aren’t as dedicated as you thought and you don’t work as hard as you thought. To be successful, honesty with yourself (and if possible surrounding yourself with a group that will give you honest feedback) is a must.

✅ Trust Your Preparation
Success on the platform will start many weeks before the competition, so take care to create a well-thought out plan; once that plan is created, trust it and execute it with ferocity.
✅ Control What You Can Control and Don’t Worry About What You Can’t
The only things about training and competition that you truly have control over are how good of a plan you create and how diligently you execute that plan. You don’t get to pick what song is on, you may not like the bar they’re using at the meet, the sun may be in your eyes, or your competitor may have done X, Y, or Z during his training. But your results are your results.
✅ The Weights Weigh the Same At Meets As They Do In Training
So many people are intimidated by competition, but for sports like powerlifting and weightlifting, the elements of the lifts are unchanged from training to meets – there are just judges and spectators watching. The weights in competition don’t weigh more than the weights in training, and they don’t require any extra effort to lift.

1. Can the Athlete Execute Sound Technique in the Movement?
If mobility or relative weakness issues are holding an athlete back from doing certain movements that will enhance their sporting success, of course you should be working to correct those problems but you must work on these things within the context of the entire program and during the process of this you will most likely need to utilize either different exercises or exercise variations that they can currently execute well.
2. Can the Athlete Produce a Significant Output in the Movement?
Something to consider when choosing your exercises, is that creating too large of an exercise pool will limit your athletes’ ability to gain enough skill in any of the lifts to produce significant outputs. These athletes aren’t competitive lifters and because of that are not highly skilled lifters (even though some of them may be very strong) and because of this will struggle to adapt to too many exercise variations, so choose wisely.
3. Does the Exercise Fit Into the Primary Goal of the Athlete’s Training Program?
One very important thing to consider in this regard is the amount of stress an exercise imposes on the athlete vs its benefit to their development. Squat, bench, deadlift and Olympic lifting variations are general exercises to the non-strength athlete, meaning that their degree of transfer is relatively low and the transfer differences between variations is also fairly negligible. Because of this, you want to choose low cost exercises that will not fill your athlete’s “cup” without extra benefit to their performance.

Feel Your Feelings
It’s perfectly normal to feel angry, sad, and get frustrated when your body won’t do what it did before. I think it’s important to acknowledge those feelings when they come, sit with them for a moment, and then gather yourself and move forward. Small steps forward are still moving you along the road; sitting and dwelling for too long just keeps you in the same place.
Celebrate Small Wins
As you’re recovering it’s important to celebrate any small win. Small wins lead to increased confidence, keep you excited about training, and eventually lead to the big wins.
Pivot Goals/Expectations
If you’re constantly comparing yourself to your past PR’s you’ll spend more time being frustrated and this is the time when you have to keep a positive mindset. If you’re trying to step back on the platform and coming off an injury, adjust your expectations at the beginning of your training block. Set realistic goals and work towards those so you walk away with a win-things like going 9/9, or competing pain free. You are always in control of something-if you’re unable to lift heavy, then control your diet and get into the best physical shape of your life.
As someone who has dealt with injury and has had to take what seems like 3 steps back, I know that there is always a work around-keep moving forward there is light at the end of the tunnel.

-Learn to Have A Growth Mindset vs. A Fixed Mindset. Growth Mindset is saying, “ I cant lift that yet” versus fixed mindset of, “I’ll never be able to lift that.”
-Reframe Thoughts on Failure-failing isn’t a bad thing and provides a lot of learning lessons. instead of saying things like I’ve failed 5 times, say i've learned 5 things that didn't work
-Learn to Control Self Doubt-it’s easy to doubt yourself when your confidence has been diminished , but you can Build confidence with smarter training. If you’re failing attempts in the gym, it can mentally take its toll come meet time. Make sure your training is giving you more assurance and not adding road blocks to your mental game. Remember, you control your thoughts so make them positive ones as much as possible, and make sure your programming is building you up for success both physically and mentally.
-Don’t Get Discouraged -You need to remember why you started competing in the first place. If you really look at the times you were most successful, it’s probably when you were actually having fun with the process, more mentally relaxed and not over-thinking every aspect of training.
